You’ve probably heard that screens before bed are bad for your sleep, thanks to blue light. It’s become one of the most repeated pieces of sleep advice, but the full picture is a bit more nuanced than “phones are bad.”

Here’s what blue light actually is, how it affects your body clock, and how much it really matters compared to everything else going on in the evening.

By the end, you should have a realistic sense of what’s worth changing about your evening screen habits, and what’s more myth than meaningful.

What Blue Light Actually Is

Blue light is simply a segment of the visible light spectrum, made up of shorter, higher-energy wavelengths. It’s a completely normal part of daylight, in fact, natural sunlight contains far more blue light than your phone screen ever will. The difference is timing and context: blue light in the morning is a helpful wake-up signal, while the same wavelength late at night can work against your body’s natural wind-down.

Understanding this distinction matters, because it reframes the goal. The aim isn’t to eliminate blue light from your life, that would mean avoiding daylight itself, but to manage when and how much of it you’re exposed to as the day winds down.

How Light Affects Your Body Clock

Specialised cells in your eyes detect light and send signals to the master clock in your brain that regulates your circadian rhythm. These cells are particularly sensitive to blue wavelengths, which is why blue-heavy light is especially effective at suppressing melatonin, the hormone that helps prepare your body for sleep.

In practice, this means bright screen use late in the evening can delay the natural rise in melatonin that would otherwise be nudging you toward sleepiness, making it feel harder to wind down at your usual time.

The effect isn’t all-or-nothing either. A brief glance at a bright screen is unlikely to derail your night, but a couple of hours of close, bright exposure right up until the moment you try to sleep is a different story, especially if it becomes a nightly habit rather than an occasional one.

Screens vs Other Light Sources

Phones and laptops get most of the blame, but they’re not the only source of evening light exposure. Bright overhead room lighting, particularly cooler white LED bulbs, can have a similar suppressive effect on melatonin. Total brightness and duration of exposure matter as much as the specific device.

That said, screens are often held closer to the face than other light sources, which can increase the effective intensity reaching your eyes, even at a lower overall brightness than a room light.

This is why simply switching off your phone but sitting under bright overhead lighting for another two hours may not make as much difference as expected. The room’s overall lighting is worth paying attention to, not just the device in your hand.

Light bulbs are relatively cheap to change, and swapping the main bulbs in rooms you use in the evening for warmer, dimmable options is a one-time fix that keeps paying off every night, without requiring you to remember to do anything.

Blue Light During the Day Is Not the Enemy

It’s worth remembering that blue light isn’t inherently bad, context is everything. During the day, blue-heavy light, especially from sunlight, plays a genuinely useful role in keeping you alert and helping anchor your circadian rhythm. Avoiding blue light altogether, including during daylight hours, isn’t a helpful goal and could work against a healthy sleep-wake rhythm rather than for it.

The concern is specifically about bright, blue-heavy light in the hours before sleep, when your body is trying to wind down. Timing, not the wavelength itself, is what makes the difference.

In fact, getting plenty of bright light, ideally natural daylight, earlier in the day can make you more resilient to a bit of screen use in the evening, because it strengthens the overall contrast your circadian rhythm relies on between day and night.

Is Blue Light the Main Problem?

It’s worth separating the light itself from what you’re doing with the screen. Scrolling social media, reading stressful news, or answering work email right before bed can keep your mind alert and wound up regardless of the light involved. For a lot of people, this mental stimulation matters at least as much as the wavelength of light hitting their eyes.

This doesn’t mean blue light is irrelevant, it plays a real, measurable role, but treating it as the single cause of poor sleep can miss half the picture.

A useful test is to notice how you feel after an evening of calm, low-stimulation screen use, an e-reader with warm settings, say, versus an evening of fast-scrolling, emotionally charged content. If the second leaves you more wired even at a similar screen brightness, the content is doing at least as much work as the light.

Do Blue Light Glasses and Night Mode Help?

Blue-light-filtering glasses and “night mode” screen settings reduce blue light exposure to some degree, and some people find they help them feel more relaxed in the evening. The evidence that they meaningfully improve sleep on their own is mixed, though, and they’re not a substitute for reducing overall screen brightness and engagement close to bedtime.

Think of them as a modest, low-effort addition rather than a fix that lets you ignore everything else about your evening routine.

Children, Teenagers, and Screen Use Before Bed

Young people are often more sensitive to the effects of evening light on sleep, partly because of biological differences in how their eyes and circadian systems respond, and partly because screens are woven so deeply into how they socialise and unwind. Combined with naturally later body clocks during adolescence, evening screen use can meaningfully delay bedtime and shorten total sleep for teenagers in particular.

For families, this usually means the general principles apply, dimmer light, less engaging content, more distance from the screen, but with somewhat firmer boundaries around timing, since the pull toward “just five more minutes” of scrolling is real for people of any age.

A consistent household wind-down period, ideally applying to adults too, tends to work better than rules that single out one family member. Shared routines are both easier to enforce and easier to stick to.

Practical Ways to Manage Light in the Evening

You don’t need to eliminate screens entirely to see a benefit. Small, consistent adjustments to your lighting and screen habits in the evening tend to add up over a week or two, rather than needing to be perfect on any single night.

  • Dim household lights a couple of hours before bed, rather than relying solely on screen settings

  • Switch to warmer-toned lighting in the evening where possible

  • Use night mode or warm-light settings on devices as a small extra step

  • Hold screens further from your face, or step away from them entirely during your wind-down period

  • Get plenty of bright light exposure during the day, which strengthens the contrast your body clock relies on between day and night

Blue light is one piece of a bigger evening puzzle, not the whole story. Reducing screen brightness and stimulation before bed genuinely helps but pairing it with a calmer evening routine and good daytime light exposure will do far more for your sleep than filters alone.

If you only make one change, aim for a calmer, dimmer last hour before bed, whatever that looks like for you, rather than focusing narrowly on your phone alone. Your future, better-rested self will thank you.
