Balanced eating is regularly presented as a spreadsheet problem: macros to hit, calories to log, foods to earn. In practice, most people who eat well do it visually, assembling plates by proportion and habit rather than arithmetic. That is exactly how national guidance is designed to work.
This guide translates the principles behind the Eatwell Guide into portions you can see, protein and fibre targets you can actually reach, and a handful of assembly templates that survive contact with a busy Tuesday evening and an empty fridge.
What national guidance says.
The Eatwell Guide is a picture of proportions across a day or a week, not a rule for every single plate. Roughly speaking, fruit and vegetables occupy a little under 40 per cent of it, starchy carbohydrates a similar share with an emphasis on wholegrain and higher-fibre versions, protein foods around a sixth, dairy or fortified alternatives around an eighth, and oils and spreads a small sliver. Foods high in free sugars, salt and saturated fat sit outside the plate entirely, which is a deliberate signal: they are permitted but not part of the structural design.
The reason this framing works is that it is additive rather than restrictive. Fill the volume with vegetables, wholegrains, pulses, fish, eggs, dairy and nuts, and the more energy-dense, nutrient-poor options are naturally displaced without needing to be forbidden. Restriction-led approaches tend to fail on precisely this point, because they create scarcity psychology around specific foods.
A balanced plate also delivers on the parts of nutrition people rarely think about. It supplies the roughly 30g of fibre a day UK guidance recommends, against a national average nearer 18 to 20g. It provides adequate potassium, magnesium, calcium, iodine and B vitamins. And by including a variety of plant foods across the week, it feeds a diverse gut microbiota, which ferments fibre into short-chain fatty acids that nourish the cells lining your colon.
Sizing portions with your hands and household measures.
Kitchen scales are useful for learning and tedious for living, so calibrate once and then use your hands. A portion of protein such as chicken, fish or lean meat is roughly the size and thickness of your palm, around 100 to 150g cooked. A portion of cooked rice, pasta or grains is about a cupped handful, which is around 150 to 180g cooked or 60 to 75g dry. Cheese is about the size of two thumbs, roughly 30g. Nuts and seeds are a cupped handful, around 30g. Fats and oils are the tip of your thumb, close to a tablespoon.
Fruit and vegetables run on the 80g portion. That is a medium apple, pear or banana, two satsumas, three heaped tablespoons of peas, sweetcorn or carrots, seven cherry tomatoes, a dessert bowl of salad leaves, or 30g of dried fruit. Fruit juice and smoothies count as one portion maximum however much you drink, capped at 150ml, because the free sugars are released from the fruit structure. Beans and pulses count as one portion only, no matter how generous the serving.
Plate size does quiet work here. Dinner plates have grown considerably over the decades, and serving the same meal on a 23cm plate rather than a 28cm one reliably reduces how much people serve themselves without any reported drop in fullness. Serve from the hob rather than placing dishes on the table if second helpings are your particular weak point.
Getting adequate protein into every meal.
The UK reference nutrient intake for protein is around 0.75g per kilogram of body weight daily, which is a floor for avoiding deficiency rather than an optimum. Most nutrition scientists now suggest something in the region of 1.0 to 1.2g per kilogram supports better muscle maintenance across adulthood, rising towards 1.2 to 1.5g for older adults and those doing regular resistance training. For a 70kg adult that is roughly 70 to 85g of protein a day.
Distribution matters more than most people expect. Muscle protein synthesis responds to a threshold dose of around 25 to 30g of quality protein in one sitting, and typical British eating patterns cluster protein heavily at dinner while leaving breakfast almost devoid of it.
Spreading intake across three meals is a straightforward structural fix. Concrete anchors: two large eggs give about 13g, 150g Greek yoghurt about 15g, 100g cooked chicken breast about 30g, a 140g salmon fillet about 28g, 150g cooked lentils about 13g, 100g firm tofu about 15g, and 40g cheddar about 10g.
Plant proteins vary in their amino acid profiles, which is why the traditional combinations of beans with rice, hummus with pitta and dhal with chapati appear across so many cuisines. You do not need to combine them at every meal, only to eat a variety across the day. Soya, quinoa and buckwheat are notably well balanced on their own.
Making carbohydrates work harder through fibre.
Carbohydrate quality, not quantity, is where the meaningful differences sit. When a grain is refined, the bran and germ are stripped away, taking most of the fibre, magnesium, B vitamins and phytochemicals with them. Wholegrain versions retain them, digest more slowly and produce a gentler rise in blood glucose.
Swapping white bread, rice and pasta for wholemeal or wholegrain equivalents is one of the highest-yield single changes available, and mixed swaps such as half white and half brown rice make the transition palatable.
Fibre is not one substance. Soluble fibre from oats, barley, beans, lentils, apples and citrus forms a gel that slows digestion and lowers LDL cholesterol. Insoluble fibre from wheat bran, wholegrains, nuts and vegetable skins adds bulk and speeds transit. Resistant starch, formed when potatoes, rice and pasta are cooked and then cooled, behaves like fibre and feeds beneficial gut bacteria, which is a small argument in favour of leftover new potato salad. Aim for 30g total daily and increase gradually with plenty of fluid to avoid bloating.
A useful mental model is the meal as a whole rather than any single food. Pairing carbohydrate with protein, fat and vegetables slows gastric emptying and flattens the glucose response considerably. Toast alone behaves quite differently from toast with eggs and tomatoes, even though the bread is identical.
Cooking and cooling, particle size and the physical intactness of the grain all matter too, which is why steel-cut oats and pearl barley behave better than instant versions.
Vegetables, fruit and the case for variety.
Five 80g portions a day is the UK recommendation and a sensible minimum; observational evidence broadly suggests benefits continue to accrue up to around seven to ten portions, with vegetables carrying somewhat more weight than fruit. Tinned, frozen and dried all count, and frozen vegetables are often picked and processed within hours, so their vitamin content compares well with fresh produce that has spent a week in transit. Potatoes are the notable exception, counted as a starchy carbohydrate rather than a vegetable.
Variety earns its own mention. Different colours signal different phytochemical families: anthocyanins in blackberries and red cabbage, carotenoids in carrots, squash and peppers, glucosinolates in broccoli, kale and rocket, allicin compounds in garlic and onions. These plant compounds interact with antioxidant defences and detoxification pathways, and no supplement replicates the mixture. A reasonable working goal is 30 different plant foods a week, counting vegetables, fruit, wholegrains, pulses, nuts, seeds, herbs and spices.
Make it easier mechanically. Keep frozen peas, spinach and mixed vegetables permanently stocked so a bare fridge is never a reason to skip them. Roast a large tray of mixed vegetables at the start of the week to fold into grain bowls, omelettes and wraps. Add a tin of chopped tomatoes and a tin of beans to almost any savoury base. Put fruit somewhere visible rather than in a drawer. And treat herbs generously, as bunches rather than garnishes, since they carry both flavour and polyphenols.
Assembling plates for real days.
A workable template: fill half the plate with vegetables or salad, a quarter with a protein food, and a quarter with a wholegrain or starchy carbohydrate, then add a thumb of healthy fat and, where it fits, a dairy or fortified alternative. This scales up and down. For a bigger appetite or a training day, increase the carbohydrate quarter and the protein rather than the vegetables. For a light supper, keep the proportions and shrink the plate.
Three examples. Breakfast: 40g porridge oats made with 200ml milk or fortified soya, topped with 80g blueberries, a tablespoon of pumpkin seeds and a spoonful of Greek yoghurt.
Lunch: a wholemeal pitta with 3 tablespoons of hummus, 100g tinned tuna or roasted chickpeas, grated carrot, cucumber and a handful of rocket, with a pear alongside.
Dinner: 150g grilled salmon, 180g cooked wholewheat couscous, and a large plate of roasted courgette, red pepper and red onion tossed in a tablespoon of olive oil and lemon.
Batch structure beats willpower.
Cook grains and pulses in double quantities, keep tinned fish, eggs, frozen vegetables and jarred beans as your emergency kit, and accept that some meals will simply be beans on wholemeal toast with a side salad. If you have unintentional weight loss, persistent appetite changes, swallowing difficulty, a diagnosed gut condition, diabetes or you take warfarin or other medicines affected by diet, ask a GP or registered dietitian to adapt this framework before overhauling your intake.
