Why runners get injured
The overwhelming majority of running injuries are not caused by bad luck or a single bad step. They are overuse injuries, caused by increasing training volume or intensity faster than your muscles, tendons, and joints can adapt. Running is a repetitive, high-impact activity, and your body needs time to strengthen the tissues that absorb that impact with every stride. When training increases too quickly, that adaptation cannot keep pace, and something eventually gives.
A second, less obvious contributor is muscular imbalance. Many recreational runners have relatively weak hips, glutes, and core muscles compared with the demands running places on them, which allows small inefficiencies in movement to repeat thousands of times over a run, gradually accumulating into pain. Training surface and footwear consistency play a smaller but still meaningful role. Shin splints
Shin splints cause pain along the inner edge of the shin bone and are most common in new runners or anyone who has recently increased their mileage or switched to harder running surfaces too quickly. They are essentially the shin’s tissue telling you that load has increased faster than it can handle.
Plantar fasciitis
This causes a sharp, stabbing pain in the heel or arch, often most noticeable with the very first steps in the morning. It is caused by irritation of the band of tissue running along the bottom of the foot, frequently linked to tight calves, worn footwear, or a sudden jump in training.
IT band syndrome
The iliotibial band runs along the outside of the thigh from hip to knee, and irritation here causes a sharp pain on the outside of the knee, usually appearing after a consistent distance into a run. It is commonly linked to hip weakness and training load increasing too quickly.
Achilles tendinitis
This causes pain and stiffness along the Achilles tendon at the back of the heel, often most noticeable first thing in the morning or at the start of a run before it warms up. It is typically caused by a sudden increase in running volume or intensity, particularly hill running or speed work introduced too quickly, and tight calves make it more likely.
Hip and lower back discomfort
Some runners experience a dull ache in the hip or lower back that builds over the course of a run. This is frequently linked to weak glutes and core muscles failing to stabilise the pelvis properly over thousands of repeated strides, causing small, cumulative strain. As with runner’s knee and IT band syndrome, targeted hip and core strength work is usually the most effective long-term fix.

The ten percent rule
A simple, well-established guideline is to avoid increasing your total weekly running distance by more than about ten percent from one week to the next. Proper footwear and rotation
Running shoes lose their cushioning and support well before they look visibly worn out, typically after 300 to 500 miles. Rotating between two pairs of shoes, and replacing them on this kind of schedule rather than waiting until they fall apart, helps maintain the shock absorption your joints rely on.
Warm up properly before every run
Heading out the door and immediately running at full pace is one of the more avoidable causes of niggling injuries. A few minutes of brisk walking followed by dynamic movements such as leg swings and walking lunges raises your muscle temperature and prepares your tendons for load, meaningfully reducing strain in those first, coldest minutes of a run.
Cross-training to reduce overall impact
Replacing one running session a week with a low-impact activity such as cycling, swimming, or brisk walking maintains your cardiovascular fitness while giving your joints and connective tissue a genuine break from repetitive impact. When to rest versus push through
A useful rule of thumb is that muscle fatigue and general tiredness are usually fine to run through gently, while sharp, localised pain, or any pain that changes how you move, is a signal to stop and rest.
