Your body runs on an internal clock that has nothing to do with the one on your nightstand. It’s called your circadian rhythm, and it quietly governs when you feel sleepy, when you feel alert, and even when your body is primed to digest food or repair tissue.

Understanding how this internal clock works, and what throws it off, is one of the most useful things you can learn if you want to sleep better and feel more consistently energised through the day.

It also explains why so much sleep advice keeps coming back to light exposure and consistent timing. Both are simply ways of speaking your body clock’s native language.

What Is the Circadian Rhythm?

Your circadian rhythm is a roughly 24-hour cycle that regulates sleep and wakefulness, along with body temperature, hormone release, and other biological processes. It’s controlled by a master clock in the brain, which acts like a conductor, syncing up the various rhythms running throughout your body.

Left entirely to its own devices, this internal clock runs slightly longer than 24 hours in most people. That’s why external cues, especially light, are so important. They reset the clock daily, keeping it aligned with the actual day-night cycle outside.

Almost every cell in your body has its own smaller clock, and the master clock’s main job is keeping all of these local clocks synchronised with each other and with the outside world. When that synchronisation breaks down, even briefly, the effects tend to show up as tiredness, low mood, or a general sense of being “off,” well beyond just difficulty sleeping.

How Light Sets Your Body Clock

Light is the single strongest signal your circadian rhythm responds to. Morning light exposure suppresses the sleep hormone melatonin and signals to your brain that the day has started. As natural light fades in the evening, melatonin production ramps up, helping prepare your body for sleep.

Artificial light complicates this system. Bright indoor lighting and screens in the evening can suppress melatonin in a similar way to daylight, effectively telling your brain it’s still daytime even when it isn’t. This doesn’t mean all evening light is harmful, but consistently bright exposure late at night can delay your body’s natural wind-down process.

Other Things That Influence Your Rhythm

Light is the dominant cue, but it’s not the only one. Meal timing, physical activity, and even social routines like consistent work hours all help reinforce your circadian rhythm. Eating at wildly different times each day, or exercising at inconsistent times, can send mixed signals to the same internal clock that light is trying to regulate.

Temperature also plays a role, your core body temperature naturally dips in the evening as part of the sleep-promoting process, and environments that support that dip, like a cool bedroom, work with your rhythm rather than against it.

Social cues matter too. Regular mealtimes with others, a consistent commute, or a predictable start to the workday all act as gentle, repeated reminders that help keep your internal clock anchored to the outside world, even on days when light exposure alone might not be enough.

None of these secondary cues works as well as light on its own, but together they reinforce the same message, and a schedule where they’re all pointing in the same direction tends to feel far easier to stick to than one where they conflict.

Your Body Clock Affects More Than Sleep

The circadian rhythm doesn’t just switch sleep on and off. It also influences body temperature, alertness, digestion, and the release of hormones like cortisol, which typically rises in the morning to help you feel alert and gradually declines through the day. This is part of why performance, mood, and even appetite can all follow a fairly predictable daily pattern.

When your schedule works with this rhythm, these systems support each other. When it works against it, such as eating main meals very late at night or exercising intensely right before bed, you’re effectively asking different parts of your body to run on conflicting schedules at once.

What Happens When Your Rhythm Gets Out of Sync

Jet lag is the most obvious example of a circadian rhythm that’s fallen out of step with the local time. Shift work creates a more chronic version of the same problem, forcing sleep and wake times against the body’s natural signals. Even without travel or shift work, many people experience a milder version sometimes called social jet lag, going to bed and waking up much later on weekends than on weekdays, which effectively puts your body clock through a mini time-zone shift every week.

The results are familiar: grogginess, low mood, digestive changes, and difficulty concentrating, all stemming from a mismatch between your internal clock and your actual schedule.

Recovery from a disrupted rhythm usually takes several days of consistent cues, roughly a day for each hour of shift, as a rough rule of thumb. There’s no genuine shortcut, but steady exposure to light at the right times and a consistent new schedule will get you there faster than an inconsistent one.

Morning Larks, Night Owls, and Chronotypes

Not everyone’s circadian rhythm is identical. Chronotype, your natural tendency toward earlier or later sleep and wake times, has a genetic component, which is why some people are naturally early risers and others are night owls, largely independent of willpower or discipline.

You can nudge your chronotype somewhat with consistent light exposure and routine, but working with your natural tendency, where your schedule allows, is generally easier than fighting against it entirely.

Adjusting Your Rhythm When Travelling or Changing Shifts

If you know a schedule change is coming, whether it’s a long-haul flight or a new shift pattern, you can get a head start by gradually shifting your bedtime and wake time in the direction you’ll need, along with matching light exposure, in the days beforehand. Small daily adjustments are far easier on your body than one abrupt change.

Once you’ve arrived at the new schedule, prioritise consistent light exposure at the right times and resist the urge to nap excessively during your new “night,” even if you feel tired, since this slows down how quickly your rhythm adjusts.

How to Support a Healthy Circadian Rhythm

  • Keep a consistent wake time every day, including weekends, since waking time is a stronger anchor for your rhythm than bedtime

  • Get natural light exposure earlier in the day, ideally soon after waking

  • Dim household lights and reduce screen brightness in the couple of hours before bed

  • Keep meal times reasonably consistent day to day

  • Limit late caffeine and alcohol, both of which can interfere with your body’s natural wind-down

Seasonal Changes and Your Body Clock

Daylight hours shift across the year, and your circadian rhythm responds to that too. Many people notice they feel sleepier earlier in winter, when darkness falls sooner, and find it harder to wind down during long summer evenings when bright light lingers later into the night.

This is a normal, expected response rather than a problem to fix. Small seasonal adjustments to your routine, such as dimming lights a little earlier in winter or using blackout curtains to manage long summer daylight, can help your sleep stay steady even as the seasons change around it.

Your circadian rhythm is working in the background whether you pay attention to it or not. Give it consistent, clear signals, light in the morning, dimness in the evening, steady routines throughout the day, and it will do a lot of the hard work of regulating your sleep for you.

You don’t need to control every variable perfectly. Focus on the two or three signals that matter most, morning light and a consistent wake time tend to have the biggest impact, and let the rest of your routine build around them.
